Why lateral bounds work

Most training — squats, lunges, running — happens in a single forward-and-back plane of motion. Lateral bounds train the frontal (side-to-side) plane instead, strengthening the outer hip and glute muscles that stabilise your knee during cutting or changing direction, a demand that straight-ahead exercises simply don't create.

How to do lateral bounds

  1. Start standing on one leg, knee slightly bent.
  2. Push off explosively to the side.
  3. Land softly on the other foot.
  4. Absorb the landing with a bent knee and stable hip.
  5. Immediately bound back to the other side.

Landing mechanics

This is the section that matters most for this exercise. Land on a single leg with the knee bent and tracking over the toes, and absorb the force by sinking into the hip. The failure mode is the knee collapsing inward on landing, which is precisely the mechanism implicated in non-contact knee injuries. If you cannot control the landing, shorten the distance until you can.

Training the plane everyone forgets

Nearly all common exercise happens in the sagittal plane — forward and backward. Running, cycling, squatting, lunging, pressing. The result is that many otherwise fit people are conspicuously weak at moving sideways, and at the more important related skill of stopping sideways.

That deceleration is what lateral bounds actually train. Producing sideways force is relatively easy; absorbing it on one leg without the knee caving inward is not, and it is precisely the mechanism implicated in a large share of non-contact knee injuries in court and field sports. Training the landing deliberately, at a distance you can control, builds the capacity to handle it when it happens unexpectedly.

The useful discipline is to treat the pause after each bound as the rep. Sticking the position for a full second before you bound back is the evidence that you actually controlled the landing rather than arriving and immediately escaping. If you need an extra hop to steady yourself, the bound was longer than your current control, and the honest response is to shorten it rather than to accept the wobble.

Programming it into your week

Three to five sets of six to ten bounds per side, with full rest between sets. This is a power exercise, not a conditioning one — the goal is maximum quality per rep, so stop well before fatigue degrades the landing. Once or twice a week.

How to progress

Start with a lateral step-and-hold, no jump, simply shifting weight and balancing on one leg for two seconds. Then a small bound with a controlled landing, then increase distance gradually, then add continuous bounds. Distance is the last thing to progress, not the first.

Almost all common training happens in the forward-and-back plane. Lateral bounds train side-to-side power and, more importantly, the ability to decelerate and stabilise on one leg — a quality that transfers directly to court and field sports and to not turning an ankle stepping off a kerb.
