What thoracic rotations are for

This drill targets the thoracic spine — the twelve vertebrae between your neck and lower back — which is built to rotate and, in most desk-bound adults, has largely stopped doing so. When the mid-back will not rotate, the lower back and shoulders tend to compensate, which is a common route to complaints in both.

How to do thoracic rotations

  1. Start on all fours, then sit your hips back toward your heels.
  2. Place one hand behind your head.
  3. Rotate that elbow down toward the opposite arm.
  4. Then open up, rotating the elbow toward the ceiling.
  5. Follow your elbow with your eyes; repeat, then switch sides.

What you should feel

Movement and mild stretch across the mid and upper back, with the ribcage turning. Keep the lower back and hips still — if your pelvis rotates too, you are borrowing range from the lumbar spine rather than training the thoracic, which defeats the purpose.

Why the mid-back matters more than you think

The spine divides the work of rotation unevenly. The thoracic spine — the twelve vertebrae your ribs attach to — is built to rotate and accounts for most of the rotation available to your trunk. The lumbar spine below it is built for stability and permits only a few degrees of rotation per segment.

When the thoracic spine stiffens, which happens readily with desk work, the rotation demanded by daily life and sport does not disappear. It gets borrowed from the segments above and below — the lumbar spine and the shoulders — neither of which is well designed to supply it. This is a common contributor to lower-back and shoulder complaints in people who spend their days at a keyboard.

The reason this drill locks the lower body in place is precisely to prevent that borrowing. If your pelvis turns with your ribcage, you are rotating through the lumbar spine and reinforcing the pattern you are trying to fix. Keep the hips square and stacked, and let only the ribcage turn.

Move with your breath: exhale as you rotate, which allows the ribcage to move more freely, and pause for two or three seconds at the end of each rotation rather than bouncing.

Follow your moving hand with your eyes. The neck rotates naturally with the thoracic spine, and letting the gaze lead tends to produce a few extra degrees of range.

When to use it

Before overhead pressing or any rotational sport, as a desk break, or daily. Particularly worth doing if you spend hours at a keyboard, which is close to the ideal posture for losing thoracic rotation.

Against a general twisting stretch, this drill deliberately locks the lower body so the rotation has to come from the thoracic spine. That constraint is the whole point; without it, most people simply rotate through the segments that already move easily.
