1. Poor sleep quality (not just quantity)

3. Too much caffeine — at the wrong time
Caffeine after early afternoon lingers and wrecks your sleep, creating a tired-but-wired loop where you need more caffeine the next day. Cut it off by mid-afternoon.
4. Blood-sugar swings from your diet
Meals heavy in refined carbs spike and crash your blood sugar, leaving you sluggish. Pairing carbs with protein, fibre, and fat gives steadier energy.
5. Not moving enough
It's counterintuitive, but inactivity makes you more tired, while regular movement boosts energy. Even a daily walk helps.
6. Chronic stress
Ongoing stress is exhausting and disrupts sleep. Simple tools like breathing exercises and downtime genuinely help.
7–9. Other causes
Skipping meals or under-eating, too much alcohol, and certain medications can all drain energy. And sometimes fatigue has a medical cause — iron deficiency, thyroid issues, sleep apnoea, depression, and more.
The tired-but-wired loop
A specific and very common pattern deserves its own explanation, because people rarely recognise they are in it.
Caffeine works by blocking adenosine receptors. Adenosine is the molecule that accumulates through the day and produces the sensation of sleep pressure — the tiredness that eventually makes you want to go to bed. Caffeine does not remove adenosine; it masks it. The adenosine keeps building behind the block.
Its half-life is roughly five hours in most adults, and meaningfully longer in some people depending on genetics, liver function, medication, and hormonal contraception. A 200mg coffee at 3pm still leaves around 66mg circulating at 11pm — enough to measurably delay sleep onset and reduce deep sleep even in people who insist caffeine does not affect them.
The loop follows: poor sleep produces morning fatigue, which produces more caffeine, taken later, which produces worse sleep. Each cycle deepens. Breaking it takes about a week of a hard caffeine cut-off around noon or early afternoon, and the first two or three days are genuinely unpleasant, which is why most people abandon the experiment before it works.
When to stop troubleshooting and see a doctor
Lifestyle causes account for a great deal of ordinary tiredness. They do not account for all of it, and there is a point at which continuing to optimise your sleep hygiene is the wrong response.
Book an appointment if you are sleeping adequately, hydrating, eating regularly and moving — and are still exhausted after several weeks of that. Also seek advice if fatigue came on suddenly, is severe, or arrives alongside other symptoms.
Several common causes are straightforward to test for and very treatable:
- Iron deficiency anaemia — particularly common in people who menstruate, and one of the most frequently missed causes of chronic tiredness.
- Thyroid dysfunction — an underactive thyroid produces fatigue, cold intolerance and weight change, and is diagnosed with a simple blood test.
- Sleep apnoea — repeated breathing interruptions fragment sleep without waking you fully. Loud snoring, gasping, or waking unrefreshed after adequate hours are the flags.
- Depression — fatigue is a core symptom, and often the one people notice before low mood.
- Type 2 diabetes, coeliac disease, vitamin B12 deficiency, and medication side effects are all reasonable considerations too.
Persistent unexplained fatigue is a legitimate reason to see a doctor, and going in with a few weeks of notes about your sleep, diet and symptoms makes the appointment considerably more productive.
Energy through the day, not just at night
Not all fatigue originates in sleep. A day structured badly produces tiredness in someone who slept perfectly well.
Long stretches without eating, followed by a large refined-carbohydrate meal, produce a blood-glucose rise and subsequent dip that many people experience as an afternoon slump. Pairing carbohydrate with protein, fat and fibre flattens the curve considerably. So does simply eating at regular intervals.
Prolonged sitting is its own problem, largely independent of how much you exercise. Standing and walking for a few minutes every hour measurably improves alertness, and a short walk outdoors combines movement with daylight — which also reinforces the circadian signalling that governs how tired you feel tonight.
