How sleep cycles work
Across the night you move repeatedly through stages of light sleep, deep (slow-wave) sleep, and REM sleep. One full pass takes about 90 minutes on average. Waking from deep sleep produces the heavy, disoriented feeling known as sleep inertia; waking from light sleep at the end of a cycle usually feels much better.
This calculator counts back from your wake time in 90-minute blocks, adding about 15 minutes to fall asleep. Worked example: for a 6:30 am wake time, five full cycles (7.5 hours) puts bedtime at roughly 10:45 pm, and six cycles (9 hours) at roughly 9:15 pm.
Where the 90-minute figure comes from
The cyclical structure of sleep was first mapped in the 1950s by Nathaniel Kleitman and Eugene Aserinsky at the University of Chicago, using EEG recordings that revealed the regular alternation between non-REM and REM stages. Later work refined the average cycle to roughly 90 minutes.
The important word is average. Individual cycles range from about 70 to 120 minutes, they vary within a single night — deep sleep dominates early cycles, REM dominates later ones — and they change with age. Any calculator that presents 90 minutes as a fixed constant is overselling it.
How much sleep do you actually need?
The American Academy of Sleep Medicine and the Sleep Research Society issued a joint consensus statement recommending that adults aged 18 to 60 get seven or more hours per night on a regular basis, with sleeping less than seven hours regularly associated with adverse health outcomes.
The popular idea that some people function perfectly on five hours is largely a misperception: studies of chronic partial sleep restriction consistently find that performance continues to degrade while people's own assessment of their impairment plateaus. In other words, you adapt to feeling tired, not to being short of sleep. Genuine short sleepers exist but are rare.
Total sleep matters more than cycle timing
Here is the honest hierarchy. Getting enough hours matters most. Keeping a consistent schedule matters next. Landing precisely on a cycle boundary matters least — it is a refinement worth a small amount of morning grogginess, not a substitute for either of the others.
If the choice is between 7.5 hours ending mid-cycle and 6 hours ending neatly on one, take the 7.5 hours every time.
Sleeping better, in order of impact
- Keep the same wake time every day, weekends included. This anchors your circadian rhythm more powerfully than anything else on this list.
- Get bright light early. Morning daylight advances your body clock and makes falling asleep at night easier.
- Dim lights and reduce screen use in the hour before bed. Evening light exposure delays melatonin release — a randomised study found light-emitting e-readers before bed suppressed melatonin, delayed sleep onset, and reduced next-morning alertness compared with print books.
- Keep the room cool, dark and quiet. Core body temperature needs to fall for sleep to begin.
- Stop caffeine early. Its half-life is around five hours, so an afternoon coffee is still measurably present at bedtime.
- Avoid alcohol as a sleep aid. It shortens sleep latency but fragments the second half of the night and suppresses REM.
