Cool down the room — and yourself

Your body needs to drop its core temperature to fall asleep. A cool bedroom (around 18 °C / 65 °F) helps. A warm shower or bath 60–90 minutes before bed works too — the after-drop in body temperature makes you sleepy.

Try slow breathing

Slow, extended exhales calm your nervous system. The 4-7-8 method — breathe in for 4 seconds, hold for 7, exhale for 8 — is a popular option. Or simply make your out-breath longer than your in-breath for a few minutes. It shifts you out of "alert" mode.

Dim the lights and ditch screens

Bright light — especially from phones — suppresses melatonin, the sleep hormone. Dim the lights and put screens away 30–60 minutes before bed. If you must use a device, use night mode and keep it dim.

Get out of bed if you can't sleep

If you're still awake after about 20 minutes, don't lie there frustrated — it teaches your brain that bed is for being awake. Get up, do something calm and dim (read a few pages), and return when sleepy.

Quiet a racing mind

If thoughts won't stop, keep a notepad by the bed and write tomorrow's worries down — it gives your brain permission to let go. Some people find a boring mental task (counting backwards, imagining a calm scene) helps more than trying to "force" sleep.

The temperature trick, explained properly

Falling asleep requires your core body temperature to drop by roughly one degree Celsius. Your body initiates this drop on its own in the evening, and anything that assists it tends to help you fall asleep faster.

A cool bedroom — somewhere around 18°C is commonly suggested — helps because it makes it easier to shed heat. But the more interesting intervention is the counterintuitive one: a warm shower or bath 60 to 90 minutes before bed.

The mechanism is that warming your skin causes blood vessels in your hands and feet to dilate, which increases heat loss from the extremities. Once you get out, your core temperature drops further and faster than it otherwise would. The effect peaks about an hour or ninety minutes later, which is why the timing matters — a hot shower immediately before bed can be mildly counterproductive because you are still warm.

The same principle explains why cold hands and feet make it hard to sleep: constricted peripheral blood vessels prevent the heat loss that the core temperature drop depends on. Warm socks genuinely help some people, for real physiological reasons.

When it is insomnia rather than a bad night

Everything on this page is aimed at ordinary difficulty falling asleep. There is a threshold beyond which the advice changes.

If you have had difficulty falling asleep, staying asleep, or waking too early at least three nights a week for three months or more, and it affects your daytime functioning, that describes chronic insomnia. At that point more sleep hygiene tends to be unhelpful — many people with chronic insomnia already have excellent sleep habits and considerable anxiety about their sleep, which is itself part of the mechanism.

The recommended first-line treatment is cognitive behavioural therapy for insomnia. A systematic review and meta-analysis in the Annals of Internal Medicine found clinically meaningful improvements in how long people took to fall asleep, time spent awake during the night, and overall sleep efficiency — with benefits maintained after treatment ended, which is the key advantage over medication.

Two components of CBT-I are worth knowing about, because they are counterintuitive. Stimulus control means using the bed only for sleep, and getting up whenever you are awake for more than about twenty minutes, to rebuild the association between bed and sleeping. Sleep restriction temporarily reduces time in bed to build sleep pressure and consolidate fragmented sleep — deliberately counterintuitive, and effective, but genuinely best done with guidance rather than improvised.
